Pace barely matters. Here's why.

In 2004, Cara Hall and colleagues at Syracuse University put runners on a treadmill connected to indirect calorimetry — the gold standard for measuring metabolic cost — and found that the net energy cost of running was approximately constant per kilometre, regardless of pace, across the range most amateurs actually run. Their headline figure was 1.036 kcal per kilogram per kilometre.

The intuition is straightforward once you see it. Faster running burns more calories per minute. But faster running also takes fewer minutes to cover the same distance. The two effects cancel almost exactly, at least until you reach near-sprint speeds (above roughly 15 km/h), where aerodynamic drag and biomechanical inefficiency start to bend the curve.

For a 70 kg adult, the formula gives about 363 kcal for 5 km of running — at any sensible pace. Cut your pace from 6:00/km to 5:00/km and you'll save ten minutes, not 50 calories. That's worth knowing before you trust your watch's enthusiastic readout.

Pace still matters for plenty of other reasons: VO₂max gains, fat-vs-carbohydrate oxidation mix, EPOC magnitude, weekly time budget. Just not for the calories-per-5km number itself.

The formula, in one line

Plug in your weight, multiply by five for a 5 km run, and you're done. For walking, swap the constant to 0.66 — the same Hall team measured walking at about 64% of the cost of running over identical ground.

The formula's limits matter. It assumes road or treadmill, flat ground, and steady-state running. It ignores the modest BMR you'd burn anyway by being alive for those 25–35 minutes (call that ~30 extra kcal — that's why apps quote a "gross" number rather than this "net" one). It doesn't account for sprint paces, altitude, or wind.

Within ordinary ranges, though, it's accurate to within a few percent — far better than any wrist tracker. The widget above uses this formula, multiplied by a terrain factor for hills and trails.

What actually changes the answer

Body weight aside, four variables genuinely shift your 5 km burn:

  • Gradient. A rough rule of thumb is +5% burn per 1% of incline averaged over the run. A genuinely hilly 5 km (say, averaging 5% uphill across half the distance) can add 15–25% to total burn.
  • Surface. Lejeune, Willems and Heglund found in 1998 that running on soft sand costs about 1.6 times road running — substrates that absorb force make you put more work in to maintain pace. Snow, mud and unkept trails sit somewhere between road and sand.
  • EPOC (the afterburn effect). Post-exercise oxygen consumption adds 5–15% to total energy expenditure depending on intensity. A 5 km of intervals or hill repeats will produce a meaningful bump; a steady jog at conversational pace, barely any. The internet claims that EPOC "lasts 48 hours and burns hundreds of calories" are oversold by a wide margin.
  • Cold. Running below about 5°C adds 5–10% via cold-induced thermogenesis. Real, but minor — and the effect shrinks once you're well-clothed and warmed up.

Note what's not on this list: heart-rate zone, "fasted state", "the fat-burning window". These influence what your body uses as fuel, not how much total energy it burns over the 5 km.

Run vs walk — the gap is smaller than you think

Common wisdom — repeated in fitness magazines, app coaching, and casual conversation — is that running burns roughly twice as many calories as walking over the same distance. The Hall measurements say otherwise: running costs about 1.6 times walking per kilometre, not 2. Walking, it turns out, is surprisingly efficient.

Why does the myth persist? Because runners burn more per minute than walkers do, and people mentally combine that with "running is harder" to land on 2×. The honest picture: per minute, yes — running is roughly 2.5× walking. Per kilometre, only about 1.6×.

Practical implication: if you have an hour and want maximum calorie burn, run. If you have a fixed distance to cover and don't mind taking longer, the choice barely matters energetically — and walking is far easier on the knees, ankles, and hips. How accurate is my Apple Watch or Garmin for the 5 km calorie figure?

Not very. A 2017 Stanford study by Shcherbina and colleagues tested seven wrist devices against gold-standard indirect calorimetry. Heart-rate readings were accurate within 5%, but energy-expenditure estimates were off by 27% on average — and every single device overestimated. Treat the watch's calorie figure as a rough relative indicator, not an absolute number.

Why doesn't a faster 5 km burn many more calories?

Because the net energy cost per kilometre is roughly constant across normal running paces (8–14 km/h). Faster running burns more per minute but fewer minutes total, and the two cancel. Above ~15 km/h the curve bends upward as drag rises, but few amateurs run a 5 km that fast.

Will running 5 km actually help me lose weight?

A 5 km burns roughly 300–400 kcal for an average adult. A pound of fat is about 3,500 kcal, so all else equal, ten 5 km runs would cover a pound. In practice, appetite often rises after exercise — studies show people typically replace 30–60% of the burned calories in the hours afterwards. Running for weight loss works, but slowly, and only if you keep an eye on what's going back in.

Does a treadmill burn fewer calories than running outside?

For most paces and distances, the gap is small — within about 5% on flat ground. The belt does a small amount of work moving you forward, which some runners correct by setting a 1% incline, but the effect is modest. Wind and uneven outdoor terrain matter more than treadmill versus pavement in practice.
